Why this session

Strength. About 30 minutes of squats, lunges, step ups, calf raises and core work.

Running at 210 pounds puts real load through your joints. Stronger hips, glutes and calves absorb that load so your knees and shins do not have to. It also protects muscle while you lose weight, so you lose fat and not the engine underneath it.

Easy run/walk

What it is
Jog gently, then walk, then repeat, for about 45 minutes total.
Why it works
This is the session that actually builds your engine. Running slowly for a long time is what grows blood volume, builds capillaries and makes your heart push more blood per beat. Running hard does not do that, it just makes you tired. The walk break is not a rest, it is the mechanism, because it keeps your heart rate low enough for the adaptation to happen at all.
How it should feel
Easy enough to talk in full sentences the whole time. If you are breathing hard, you are doing it wrong, and slower is better than faster. Try breathing through your nose on the run segments: at this pace it is easy to hold, and the moment you cannot, that is your signal you are pushing too hard. On the walk breaks breathe slow and deep with long exhales to pull your heart rate down before the next run.

Long session

What it is
Continuous running, walk only when you actually need it.
Why it works
The only workout that specifically prepares you for 13.1 miles. Time on your feet teaches your body to burn fat instead of only sugar, and teaches your legs, tendons and feet to tolerate hours of impact. If a week falls apart and you only get one session done, make it this one.
How it should feel
Exactly as easy as any other day, just more of it. The temptation is to go faster because it is the big one of the week. Do not.

Not a consolation prize. Studies that cut training to two days a week, and sessions to as little as 13 minutes, found aerobic fitness fully maintained for 15 weeks, so long as intensity stayed high. On the road you protect the hard part and throw away the volume. Hotel stairs count.
How it should feel
Genuinely hard, unlike your normal easy days. The one time effort beats duration.

The full path

Phase 1 - Base (max < 5). The part the famous programs skip: they all assume you can already do ~5. Negatives (lower 4-5s) are the #1 builder - you're ~40% stronger lowering than pulling, so you overload safely. Add scapular pulls, band-assisted reps, inverted rows, dead hangs and hollow holds, 2x/week. Exit at ~5-6 clean strict.

Phase 2 - Volume (5-14). Two real sessions a week of Recon-Ron style 5-set descending work (never to failure), plus Grease-the-Groove: chin/neutral sets of ~half your max, 5-10x through the day, always fresh. Frequency beats one weekly failure session for rep gains and is far kinder to a 41-year-old's elbows. True max-test every ~2 weeks; deload every 4-6 weeks.

Phase 3 - Peak (15-19). The last 5 reps come from strength above bodyweight: weighted pull-ups 4-6 x 3-5, plus one density day. Retest every 2-3 weeks.

Protect the joints (masters-age rules)

Rotate grips across the week - neutral is the friendliest, it carries most of the volume; alternate with pronated and supinated. No kipping, ever - strict only, control the lower. Initiate from an active scapula, never yank out of a dead passive hang. Warm up with band pull-aparts + scap pulls. If the inner elbow (golfer's elbow) or biceps tendon niggles: cut chin-up volume, shift to neutral, drop a week - don't train through it.

Realistic timeline

Plan ~6-10 months 3 -> 20, faster end because of the weight loss. The 15 -> 20 stretch is the hardest and slowest. The "20 pull-ups in 6 weeks" claims are for people who already start near 12.
